Hotel Gym Protocol
Traveling for business 4 days a week destroys golf swings. This is a 30-minute protocol designed specifically for the limited equipment found in standard Marriott/Hilton gyms: dumbbells up to 50lbs and a cable machine.
Phase 1: Core Anti-Rotation
The golf swing is a violent rotational movement. To protect your lower back, you must train anti-rotation. Use the cable machine.
- Pallof Press: Set the cable to chest height. Stand perpendicular to the machine, hold the handle with both hands at your chest, and press straight out. The cable will try to rotate you; resist it. 3 sets of 10 presses per side.
- Cable Woodchops (Slow): Focus on controlling the eccentric (return) phase to build deceleration strength. 3 sets of 8 per side.
Phase 2: Glute & Posterior Chain
Power in the golf swing comes from the ground up, specifically the glutes. Hotel gyms rarely have barbells, so we use dumbbells.
- Bulgarian Split Squats: Elevate your rear foot on a bench. Hold moderate dumbbells. This builds unilateral leg strength, crucial for the weight shift in the swing. 3 sets of 8 per leg.
- Dumbbell RDLs: Romanian deadlifts. Keep legs relatively straight, hinge at the hips. Builds hamstring and glute strength for maintaining spine angle. 3 sets of 10.
Phase 3: Rotational Power
If the gym has medicine balls (rare, but sometimes present), do rotational throws against a solid wall. If not, use light dumbbells.
- Shadow Swings with DB: Hold a single 10lb dumbbell with both hands in golf posture. Make slow-motion backswings, focusing on a wide takeaway and full shoulder turn. DO NOT swing fast. 2 sets of 10 reps.
